⭐️KNEE PAIN EXERCISES⭐️ by @healyourpain_ - 💥Knee pain can come in many forms so it is always good to distinguish between the types by visiting a competent practitioner. That being said, most exercise programs for knee pain start with low-intensity isolation exercises and progress down the spectrum to bigger higher-load exercises - 💥Let’s review a few fundamentals about injuries and pain before breaking down exercise specifics: - 1️⃣ GO TO PAIN, NOT THROUGH IT: it is okay to feel a little pain with the exercises but you should not be hammering through pain or you will set yourself back. A 4-5/10 pain level is the max you probably want to push to - 2️⃣ ONLY ADD 10% TO YOUR EXERCISE VOLUME EACH WEEK: take the number of sets, reps and weight you are doing for your exercises and multiply them together. Then take the new work load you want to do and multiple the reps, sets and weight for that. If the difference is greater than 10%, you will risk having a set back or flare up - 3️⃣BE PATIENT AND CONSISTENT: Do your exercises and progress slowly. It can take several months or even longer to reduce the majority of your pain - 🏋️‍♀️Start with the first column and pick 1-2 exercises for 2 sets of 12. If that doesn’t hurt, build up to 3 sets of 15. When can be done with little fatigue, discomfort, progress to the next column and start with 2 sets of 12 again. 🔥QUAD AND BALANCE WORK 🔥 . ⚡️Here’s a nice post on some quad and balance ✔️. The banded terminal knee extension exercise (TKE) is a common exercise to ‘target’ the quad musculature. Here I use the TKE in all variations for an isometric strength component while performing different variations to challenge balance/stability in the position. In all variations: they are harder than it looks. . 😈Starting off with TKE and leg swings ✔️. Stole this one from my buddy @physiostrengthnyc Good one to “feel the burn” in the quad region and challenge the system. . 😈Next up: TKE with opposite leg cone reach. Keeping proper stabilization on one leg. . ⚡️Next: TKE with KB pendulum ✔️. As the KB moves to the side of the body, the tendency is to ‘fall’ that way, so resisting against this motion and keeping stabilization is important. . ⚡️Next: TKE with opposite hip flexion holds then progressing to opposite hip flexion ‘power ups.’ . ⚡️Next: TKE with head turns side to side and up and down. This stretch is also ridiculously awesome for improving your front rack position for all you CrossFit and Olympic lifters! . Tight Neck Giving You A Headache?💫 . The SCM is a major culprit in neck pain. Folks generally end up stretching through all things posterior (upper traps, levator scap, etc etc) when their neck is “tight” but forget about the things in front….which are… probably… pulling you forward. 🌀Head keeps getting pulled forward, posterior muscles reactively tighten to hold it on and round and round you go. . So, stretching exclusively through the posterior groups may be compounding your issue. Tricky, tricky. . The SCM or sternocleidomastoid runs from your sternum (breastbone) or clavicle (collarbone) up your neck and connects just behind your ear to the mastoid process. . It one of your largest neck muscles and is responsible for opposite side rotation and lateral flexion. . Beyond potentially shortening and pulling your head forward and down whilst screwing up rotation and side bending - lots o’ trigger points like to live in this guy and can contribute to 👉🏻behind the eye👉🏻in front of the forehead👉🏻behind the ear pain. . Couple ways to work this dude: . 🎥First; locate. You can do this by rotating your head and then pushing in your hand. It’s that big guy that pops on the side. From here you can📍grip the muscle with flat fingers (no pinchiness)📍gently apply pressure and hold 📍or grip and slowly laterally bend away . 🎥Option 2: 📍drag tissue slack onto your sternum or clavicle 📍rotate your head away📍extend backwards on an angle . Take this slow, there are lots of nerves that hang in this area. ⚡️ . Give this a go and tag a friend ALWAYS complaining of tight upper traps and headaches! . Questions? Comments? Hit me up! ❤️

🔥BODY CONTROL AND STABILITY 🔥 . ⚡️Here’s a nice one on the classic “bird dog.” ✔️. In these I incorporate self-dynamic movements to create more of a stability challenge and some resistance to to the mix. . 😈Starting off with resisted bird dog. This was a lot more challenging than I anticipated, but when I tried it it was super hard to keep stiff/maintain control over my body. Keeping stiffness in my core and awareness of movement at my low back was key with this one. . ⚡️Next up: bird dog with UE and LE self perturbations. Moving the extremity in the extended position of the movement + maintaining stability could be quite a challenge. But again, like with everything, depends on the intensity/effort of how its done. . 😈 Finishing up with the “normal bird dog” or the one with no extra stuff added to it. During repetitive strength training, you may find that your grip (amongst a number of other muscles) starts to go especially if you are new to training. Make sure you’re warming up and cooling down properly, otherwise you will find yourself fatiguing very quickly as the weeks go on. The Instrument Assisted Soft Tissue Massage (IASTM) tools are very useful in releasing fascial tension that incase the muscles. A lot of the time fascial tension can be the main cause of your tightness and pain, not the muscle. If you’re worried this may be happening to you, get yourself booked in for some myofascial release work. As many of you can now vouch, the tools look a lot worse than they actually feel so don’t let that put you off🙌🏼 . .
